The flexed arm hang is the top of a pull-up held still: chin over the bar, elbows bent, feet off the floor. It loads your back, biceps, forearms and grip with your whole bodyweight and it has been used as a military fitness test for exactly that reason - it measures pulling strength against your own weight and it is hard to fake. This challenge needs a bar. A doorway pull-up bar, a playground bar or anything sturdy enough to hang your full weight from will do, but there is no version of this without something to hang from. Nothing else is required, there is no impact and the floor is not involved. The difficulty rating is 4 because a lot of people cannot hold the position for 5 seconds on day 1, and that is the starting point.

The two day types could not be more different. Odd days never change: 5 seconds, 3 sets, 30 seconds of rest, on every odd day from 1 to 29. That is the practice - short, repeatable and the same every time. Even days are a single unbroken hang and those climb by 5 seconds every second session, from 10 seconds on day 2 to 45 seconds on day 30. That is the test. The fixed 5-second days keep your grip and your elbows adapting without ever wearing you out, and the climbing days show you what that adaptation has bought. If the even day's time is beyond you, split it into shorter hangs with a rest between them and close the gap as the month goes on.

How to do the exercises

This challenge uses one exercise for the whole month: the flexed arm hang.

Grip the bar with your palms facing you and your hands about shoulder-width apart. Get your chin above the bar by whatever means you have - a jump, a step or a chair - then take your feet off the support and hold. Keep your elbows bent and your chin over the bar for the whole count, your shoulders pulled down away from your ears and your body still rather than swinging. Breathe. The hold ends when your chin drops below the bar. Lower yourself slowly rather than dropping off, since the slow lowering is training in itself and is easier on your elbows. A palms-away grip is allowed and is harder. If you cannot hold the top at all on day 1, jump to the top and lower yourself as slowly as you can for each of the 3 sets - that counts for the day and it is how the hold gets built. Adjust Difficulty

Make it easier: Keep a chair or step under you and rest a toe on it to take some of your weight, using less over the month. Hold lower - elbows at 90 degrees rather than chin over the bar - and raise the position as you get stronger. Split the even day's time into as many hangs as you need. Take 60 seconds between sets. If you have no bar at all, lie under a sturdy table, grip the edge and pull your chest up to it with your heels on the floor, then hold that top position for the calendar time. It is a lighter load and not the same exercise, but it trains the same muscles and it keeps the month alive.

Make it harder: Use a palms-away grip. Hold with your chin higher, bar at your collarbone rather than under your chin. Add a slow 5-second lower at the end of every hang. On odd days, do the 3 sets as 5-second holds at three different heights - top, halfway and just above straight arms. Swapping the day 30 hang for as many full pull-ups as you can manage is the honest test of what the month built.

What to expect

The first week is humbling. Five seconds is longer than it sounds with your whole weight on bent arms and your grip will give out before your back does. Expect your forearms and biceps to be sore by day 3 and expect the 10 and 15 second hangs on the early even days to feel like a long time. Your elbows are the thing to watch. Daily hanging loads the tendons on the inside of the elbow and they adapt more slowly than muscle, so a dull ache there in week two is your signal to keep the odd days light and lower yourself slowly rather than dropping - Training Smart: Tendons, Ligaments and Fascia explains why that matters. By the third week the 5-second sets feel easy, which is the point, and the 30 second hangs are a serious effort. The last week is 40 and 45 seconds and holding that long means your grip, back and arms have all changed. What you get is real pulling strength relative to your bodyweight and a much stronger grip. By day 30 a 45 second hang is a hold that most people who train never manage, and if pull-ups were the goal you are most of the way there.

It is a pure thing, a gem of the internet akin to wikipedia where what we as a culture had gained, just from having access to it, is immense. This site will change lives if it hasn't already and I cannot recommend it enough. I don't leave reviews, I don't glaze big companies and whatnot, but Darebee are some pioneers and deserve all the flowers in the world. The best workout platform in the world, bar none.
